@Aryan9811 I know it's very cliched to say but grounding techniques do help for panic attacks alongside avoiding triggers. for the longest time, I didn't use grounding technics because I thought it was stupid and wouldn't work on me but I realized I could modify them to better suit my needs. the goal of a lot of them is to distract yourself long enough to calm yourself down and be able to think things through in a more clear state. I do the five senses one but modified it to make it more simple for my forgetful brain:

I name/count 3 things around the room I can see, I touch 3 things that are close by, I focus and name what I can hear, and then i focus and name what I can smell,. I usually repeat it a few times trying my best to not let my mind wander and cause me to freak out more.

get yourself to a calmer state and then try to work out whatever you are going through. Also once you've gotten yourself into a calmer state try and immediately get help from someone you're close to. I've found when I don't seek help during the calmed-down phase of a panic attack my brain overthinks again and sends me back into it.

doing research can also help demystify things and give you a wider array of options. apologies if this doesn't help I can only say what I know and what's worked for me.

@Aryan9811 the best way to get a long term listener is to try different listeners and see if you have good rapport and both want long term listening together.
